You’ve probably read the “sauna vs ice bath” arguments and picked a side. That framing misses what most recovery centres and sports labs actually do, which is run both in a set order. Contrast therapy alternates heat and cold in a repeating cycle, and the sequence, the timing in each vessel, the number of cycles, and where you place the session in your training week all change what you get out of it. Here’s how to build one properly.
What is contrast therapy actually doing?
The mechanism is vascular. Heat dilates your blood vessels and raises skin and muscle temperature; cold constricts them and pulls blood back towards your core. Cycle between the two and you create a pumping effect, repeated dilation and constriction that’s thought to move blood and interstitial fluid through the tissue and reduce the swelling that follows hard training (Versey et al., 2013).

The evidence for contrast water therapy is real but modest. A meta-analysis of contrast water immersion found it was better than passive rest for reducing muscle soreness and restoring some markers of recovery, though it wasn’t clearly superior to other water-based methods like cold immersion alone (Bieuzen et al., 2013). So treat the perceived-recovery and soreness benefits as reasonably supported, and be sceptical of anyone promising more than that. Where contrast therapy tends to win is on how you feel and how ready you are to train again the next day, which for most athletes is the point.
What order should you move through heat and cold?
Start hot. Beginning in a sauna or a hot pool raises your core temperature and opens the vessels, so tissue loosens before you introduce the cold. It also makes the first cold exposure far more tolerable.
A standard structure looks like this. Open with a longer heat exposure to warm through fully. Then alternate: a shorter, sharper bout of cold, then back into heat, repeating that swap two or three times. Most protocols finish on cold. Ending cold leaves the vessels constricted and the tissue cooled, which is the state associated with reduced inflammation and that alert, flushed feeling afterwards.
There’s one case for finishing on heat instead: if you’re doing the session well before bed and you want to relax rather than fire yourself up, ending warm suits that better. Choose the finish based on what you need next, not on habit.
A typical circuit runs sauna, then cold plunge, then a hot pool, then plunge again, then a final cold. The exact vessels matter less than the rule: you keep swapping, and you don’t skip the alternation by doing all your heat and then one cold dip.
How long should you spend in each?
Heat exposures run longer than cold. A sauna or hot pool bout of somewhere between 10 and 15 minutes gets you properly warm. If you’re using a very hot sauna, shorter is fine, and you should come out before you feel unwell rather than chasing a number.


Cold is the opposite. Sessions used in the research sit in roughly the 11 to 15°C range for water immersion, and useful exposure is short, often one to three minutes per bout (Versey et al., 2013). Colder plunges near 5°C need even less time. You’re looking for a strong cold response, not endurance in the tub.
Across a full protocol you might cycle three or four times, which lands most sessions between 30 and 45 minutes total. Longer isn’t better here. Once you’ve alternated a few times you’ve had the effect.
When should you schedule a contrast session?
Timing is where contrast therapy either helps or quietly costs you. The important distinction is what you trained.
After endurance work like a long ride or a hard interval session, contrast therapy fits well and can be used soon afterwards. This is also the right tool during a competition weekend when you have multiple efforts close together and your priority is feeling fresh for the next one, not adapting to the last.
After heavy strength or hypertrophy training, be careful with the cold. Post-exercise cold water immersion has been shown to blunt the anabolic signalling and long-term muscle and strength gains that resistance training is meant to drive (Roberts et al., 2015; Broatch et al., 2018). If your goal that day was to build muscle, don’t finish with a long cold plunge. Either skip the cold or keep it very brief. If you still want a full plunge, leave several hours between the lifting and the session. The same cold exposure that speeds you up between races can work against you when the point of the session was growth.
For general recovery on an easier day, timing is flexible. A morning or midday session tends to leave people feeling alert; late-evening cold can disrupt sleep for some, so shift it earlier if that’s you.
Where to run the full protocol
Here’s the practical problem. A true contrast protocol is a set sequence, not a single plunge tacked onto the end of a workout: you cycle through heat and cold in order so the vessels repeatedly dilate and constrict. That matters because a home setup rarely has both a hot room and a properly cold plunge available in the same place at the same time. You can approximate the effect with a hot shower and cold finishes, and that’s better than nothing, but it isn’t the alternating heat-and-cold cycle the research is built on. Common mistakes to avoid
The most common error is treating cold as the whole thing. A single ice bath after a workout is cold exposure, not contrast therapy. If you’re not alternating, you’re doing something else.
Staying in the cold too long is next. People assume more is better and sit shivering for ten minutes. You want short, sharp cold, then back to heat.
Icing after every session, including heavy lifting days, is the mistake that costs the most over time, for the adaptation reasons above. Match the tool to the day’s goal.
Finally, don’t ignore how you feel. Overheating in the sauna, or pushing a cold plunge when you’re already lightheaded, does nothing useful and is a genuine health risk. Contrast therapy has clear cautions for anyone with cardiovascular conditions or who’s pregnant, so check with a doctor before starting if that’s you (Laukkanen et al., 2015). Used sensibly, sequencing heat and cold is one of the more enjoyable ways to feel ready to train again. Build the sequence properly, then place it in the week where it helps rather than where it hurts.
